realise one thing about running is tat as i run more, i start to be more in-tune with body

learn when to stop how to maintain heartrate and pace when running etc

Good weather plays a huge part too
Hot humid weather when body heats up and body cant dissipate the heat plus harder to breath bad humidity can easily make a good run turn into something made of pure nightmare.

The most important in Running is to enjoy the run and don't get yourself injured.

Not old, even young runners who just started also will get injured. You see those internet influencers chanting the injury free mantra methods, are themselves getting injured every now and then. Hope you find your solutions, and after slowly build your base with progressive overloading. For backache and knees, I think you need a strength workout routine. A PT may advise you better than a runner. Maybe our resident PT @ctan84 can chip in.

Galen Rupp training with Nico Young (US 10k 3rd place olympic trials), fitness is no longer as good as last time. After 1st set, he fell back and the coach made him run 800s instead of 1k.

10x1k (2:00 rest) > 10k current pace +7s/k
2x200m > 800m current pace + 6s/k or 1.6k current pace - 7s/k [1.2k current pace]
2k Threshold > 10k current pace + 21s/k

Good 10k season opener workout, without pushing too hard

Looks too structured to be called Farlek. LOL. Look siong neverheless.
I think there's structured Fartlek and non structured Fartlek. Today did again structured Fartlek. After warmup, did 4 sets of 4 mins hard, 4 mins jog (within 90s slower than fast). Pace wasn't too good though as was still tired from Tuesday

I guess structured Fartlek, is just between hard run and slow run. As opposed to interval run where pace is more strictly controlled?

For my, Fartlek usually is spontaneous. When I need to increase pace, but the volume of increased pace will not make that run into a hard session, it is still and easy session so tomorrows session is not disrupted. Usually happen when I need to confirm if the lady runner ahead of me is a chio bu or not, or some runner besides me having a persistent cough and I need to open a wide gap.

I think for me my Fartlek vs intervals is mainly the active rest. Fartlek definitely can do unstructured but for my structured ones, the real diff is probably intervals sometimes can be complete break while the fartlek still has active recovery.

Your strange ankle problem. I really can't put an injury name to it.
perhaps it's an injury to the anterior talofibular ligament (ATFL) is a common ankle injury that can occur when the foot rolls inward, causing the ligament to stretch or tear. It's often caused by sudden twisting movements or activities that involve changing direction quickly, such as sports.
