Trying out track run mode as suggested by @Ender. 7X700m at 4min/km with 200m jog, rest a bit then 4x400m at 1:30 with 200m jog.
700 x 7 is a harder workout than 600 x 8, not just the overall distance increment but also the longer run cycles.

The expected pace is usually slower even if you factor in a longer rest duration for each set.

You kept your rest time roughly the same and managed to keep to the timing of the 700m. That shows some improvement from last week, but also your 400m took a hit in overall pace, which reflects the harder intensity of 700 x 7 vs 600 x 8

I used to do 800 x 6 with 4 minute rest compared to 400 x 12 with 2 minute rest, the former was harder. I ran a lot slower for the 800 x 6 (1.29/400m) vs 400 x 12 (1.24/400m).

rest is for the WEAK!

real men endure the PAIN!

no PAIN no GAIN!
Serious. Rest and do other activities like stretching, strengthening, etc.

No pain no gain is bluff people.

Pain is a signal but I ignored it for a long time. My pull-ups went from 15 to 0. Now at best 5 without pain.

The injured shoulder ligament behaves like a torn rope that is tied back into a knot.

When using strength, the ligament feels weak, like about to break into 2 pieces. This is despite strengthening, stretching and massage.

Now trying to manage back slowly.

Also had IT band problems but that is another story.

In short, don't play play. Listen to your body. :)

Can I ask you all when you run or jog, which part of your foot ( front, mid or heel ) should you land first ?

Is there a way to check your current pace outdoor while running ?

You bought your GPS watch already?

Bought it, my views on it are the same as Grant Fisher.

He didn't adopt GPS watch until last year.

Biggest benefit of GPS watch compared to normal stopwatch:

1. Get an idea of how hard I am pushing, prevents me from overpushing/run too slow
2. Easier to track distance run
3. Track progress over the weeks
4. Quality of life for running laps since don't need to record timings on paper
Too bad, my Garmin Instinct 2 doesn't support GPS
Ehhh I use Garmin watch also, I thought it's normal to have GPS on Garmin?

Only their higher end model had built in GPS and if I am not mistaken, your Garmin should be around $1K ?

Mine is only $459.

Got garmin forerunner 55, wanted 45 initially but no track mode. My goal is to do more track workouts, managed to put the track mode to the test today actually.
Oh ya, have but I need to know how to set

Press Start/Stop > Run (Press the same button) > Wait for GPS (Go outside so that satellite can track your location) > Press Start to commence the run (distance track) > Press the same button if you want to stop

Vo2 max intervals 12 x 400m w/ 2 minute stand/walk rest

The main aim of doing intervals is to build speed endurance and improve running form. I was more focused on fixing my gait during the run rather than going all out, except maybe the last lap which I conditioned that as surge training to build a bit of explosiveness (kick that you do at the final stretch of a race).

Goal Pace: 1.28/400m

Actual Pace: 1.24/400m
  • Slower than the 1.23/400m I did in Australia, but good enough since I was able to get below my target pace.
  • Got a bit of stitch at the 3rd last lap, but managed to lose the stitch by running a 1.28 400m lap at the 2nd last lap.

Good choice. I think it has the Garmin Coach Plan, which is rather similar to TAO AI adaptive trainer.

Yeah I heard there is recommended training plan, don't really use it but it's definitely a good to have for those who want to use the features.

This is the history. Wings usually host their race in the same location before National Schools Cross Country Championships.

2002 and before was Macritchie Reservoir
2003 in Sentosa >> https://www.oocities.org/sg/njc_track/nxc03.html
2004 - 2007 Turf City >> https://www.redsports.sg/2007/04/22/48th-national-inter-school-cross-country-championships/ (2007 Turf City)
2008 onwards Bedok Reservoir >> https://www.redsports.sg/2009/03/26/soh-rui-yong-cross-country/

Interesting fact was that Soh Rui Yong got to race in Turf City during secondary school and won there and then later went on to win in Bedok Reservoir during JC
