Finally not so warm weather.

Still have progress (vs 1 month ago).
Feel the same way when i cycling

also gotta give it to xiaonian, simi pace also can run in pretty well. Feeling great in 400+km range now.

It's good, actually last time i also started training in the 200-300m range and actually i am still running this range. It's at my blocks (you know where), just shy of 1 direction. 1 full loop is 800m. For cycling, it is also around this range (duration) which is around 40 seconds, or around the top part of Imbiah lookout climb.
Slightly easier to digest esp VO2max effort. It's the 40s/20s off microburst intervals. 12 reps, 3 sets. But usually i lazy and just rest 30-40s. :ROFLMAO:

Like this, just a mini loop. Downhill + brakes would give you less time to recover, so giving you 2:1 work rest ratio. 30s (30s/15s for 2:1) is between the 2 mini roundabouts.

If want longer intervals, just turn right and go down to Siloso beach area, iirc that'd be a 1km stretch of varying gradients.

Early morning before 8am really zero vehicles one, other than the few Sentosa buses or trucks delivering foodstuff.

Taobao really many new cycling products from China recently, from clothing apparels to accessories like insulated water bottles to lights to gloves to china helmets etc. I think many taking up cycling in China.......really got cycling boom.

I don't dwell into running knowledge deeply nor know much about training, in fact I hated training when I was in my teens. I only know that if I don't push myself to do sprints or strides more often, soon I won't be able to do so. Sprints and strides used to be my favorite as it was second nature to me then. Now it is so hard, especially with age and a much-weakened core.

I am lucky to be living by a short segment of the super long Bund in Shanghai, which has a continuous stretch of park and pockets of tiny parks all over. And directly beside where I live, is a tiny park surrounded by a circular road that is slightly less than 1km, which I do my 1km intervals. There is also small stretch of straight polyurethane track paths (straight path covers approx. 300m) with roof beside (nearby with toilet and free drinkable hot and cold water provision) some 3km from where I live, which I do my 200-250m intervals. Along the long stretch of continuous park, there a few bridges which I can use to do upslope sprint intervals. If I run towards the famous bund direction, I will reach the suzhou creek some 9km away. If I turn the other direction, it will be a 10km run reaching another huge bridge crossing the river and a loop will be a 20km or HM for me.

As I mentioned, it is getting very tough for me and the 2:1 ratio is quite impossible for me due to slow recovery time. For the 1km intervals, I do a 1:1 ratio. As for the 200-250m, it takes approx. 40-45sec, and I will just walk back to the starting point (approx. 3-4mins) before starting again. Sometimes, I will rest a bit more to catch my breath. Normally I will prefer to see my HR drop within 120bpm before starting again.

One obvious difference now is the ability or rather lack of ability to garner the power whenever I want. Now that I have past the half-century mark, even when I could garner the power, it will be just a very short burst. For example, in my 200m sprint intervals, I will notice the deterioration in my form, core stability (hold the core upright and let the legs cycle naturally, good example is Asafa Powell) and drop in cadence around 100m mark and more by 150m mark. It is what it is, hence, the need to keep doing more of this to slow down the deterioration. And the need to do more strength training, which I am rather lazy to do so. :ROFLMAO:

Once again, thank you for inviting me to take up cycling. I am considering an indoor cycling simulator for adverse weather (rain and punishing summer heat), but I need to clear a lot of things in the house before being able to do so. Craze in exploring new running shoes have reached saturation point, have to divert focus elsewhere on personal wellness. :ROFLMAO: Well, let's see how things develop.

Yeah same, usually i do 1:1 or even 1:2 towards the end. Still will have effect one lah.

But actually, i think for 200m 45s, that kinda pace also no need to do every week, just surgical strike once every 14 days 2 weeks is enough....just for new stimulus.
Better to slow it down a bit.

Ok got it on the cycling part......will check with you again in future and see if can poison you agian or not. :ROFLMAO: :ROFLMAO:

Strength training really try to do. Even if you dont like plyometrics.
I have 2 other egs (but cycling) who got onto the bandwagon coz of me and now reported quite decent progress.
Another main thing is, you really dont need tons of volume, esp at our ages.
Just do 1 set to near failure or even as a drop set.

Also, just do 2 very important exercises enough liao. 1 - Bulgarian split squats 2. Single leg calf raise. Both need to be decently weighted and progressively overloaded over time. Just as a reference point, if you can hit 30kg for BSS and 20kg for single leg calf raise, you definitely will see the effects.
Best +ve is that, you need very little time to do, and with the low volume, i also find it interferes very little with running/cycling. In fact, for me, i do leg strength just a few hours before my workouts.....after which can "recover together"
Just 1 warm up, few reps. Then 1 working set if you will. If you believe that legs benefit from more volume than upp body thingy, then add in 1 more working set that goes to failure......but the previous working set is sub-maximal as pre-fatigue purpose.
For cycling and running purposes, always focus on more explosive concentric and a correspondingly slower eccentric. <- additional benefit, this is what you need most as you age, things like RFD, explosiveness aka power or watts.
edit ps. Do check out the vid i just posted below, from minute 5 the fella did talk about this.

For cycling, can even skip the single leg calf raise.


Strength training also does help with that "lack of power production ability generation whenever you want", say power surges.....esp at the latter parts of the session.

The other training method for this is of coz some types of intervals. (shorter types)
But usages in real life not sure if running has uses for it, unless if you race (eg triathlons, duathlons).....coz i dont think any of us do track and field here in this thread. :ROFLMAO:
Group cycling has a lot of uses for this....or even just "normal" road cycling and you are the type who likes to chase other people. :ROFLMAO:

edit - actually he does make sense. How can we repair something that has already been starting to deteriorate since our 20s, that process has already been happening for decades......
Can't really repair something in your 60s, 70s, 80s when it has already been lost for so long.

This just hit me...... how fast is the uncle above? He did a 59.5 seconds (thereabouts, coz hand timed) for 400 like 1-2 years ago. No spikes, just normal running shoes not even anywhere top tier branded.

Managed to search for a vid for our masters athletes. But M50, ie 50-54. Uncle above 62 this year if i am not terribly wrong.

The slowest in the vid is also 59.5 (i hand timed it)

The last time she tried 10k she also broke the french national record :ROFLMAO:
